In my weight training class at school, all of us atheletes have to do a program called Bigger Faster Stronger (BFS).

There are six core lifts that we do each week and a four week repetition set we follow.

The sets are as follows:

First week is 3x3x3. Next week is 5x5x5. Third is 5x3x1. Last week is 10x8x6. Every time we lift we are supposed to be lifting more and more.

Lifting wise, when I stopped my maxes were something like:

Bench Press - 155 lbs
Towel Bench - 165 lbs
Box Squat - 295 lbs
Parallel Squat - 145 lbs
Power Clean - 115 lbs
Dead Lift - 225 lbs

Something like that, but I never took it very seriously so I didn't see a lot of improvement except for in bench press.

Also, we do dot drills and boxes (jumping onto boxes). I don't remeber, but I think I can get the dot drills in like 45-50 seconds.

In about 6 weeks I'm taking that class again. I want to try a bit harder this time.

Oh, and I want to start running sometime soon.

-Kyle

EDIT: Oh, yea, and because I have a bad back sit ups are very hard for me and the power clean hurts a lot too. My back sucks!

That might not make you faster... no bodyweight work...
